About this workout

Short efforts make this pyramid fast and punchy. Each round runs 30, 60, 90, 120, 90, 60 and 30 seconds, each followed by an equal amount of easy spinning. The 30 second efforts are at 140 to 155% of FTP, the 1 minute efforts at 125 to 135%, the 90 second efforts at 118 to 126% and the 2 minute top at 112 to 120%. After the first round you spin easily for 5 minutes and ride it a second time.

The changing lengths keep the session engaging, and the mix of intensities trains both anaerobic capacity and VO2max. The total work is 16 minutes, much of it in the range that decides short climbs and attacks.

The session suits intermediate riders in the build and peak phases. One round is enough for riders new to this kind of work. Keep the power steady within each effort, and ride the second round at the same targets as the first.

Tips

  • Treat the 2 minute top as the anchor of each round and ride it evenly.
  • Stay seated in all efforts.
  • Recover with light pedaling at 85 to 95 rpm.
