About this workout
Thirty minutes is enough to start building an aerobic base, especially if you ride three or four times a week. This session keeps the main part in the lower half of Zone 2, around 58 to 68% of FTP, where you breathe a little deeper than at rest but can still speak in full sentences.
After five minutes of gradual warm-up, settle into a steady effort and hold it. Focus on a smooth cadence between 80 and 95 rpm, relaxed shoulders and a loose grip on the bars. If you don't know your FTP yet, ride by feel and by heart rate, and keep the heart rate below about 75% of your maximum.
Once the session feels easy, extend the steady part by five minutes per week. At 45 to 60 minutes you are ready for the longer endurance rides in this category.
Tips
- If talking gets hard, ease off until full sentences come back.
- Ride at the same time of day for a few weeks so the habit sticks.
- Bring a bottle even on short rides, since indoor riding makes you sweat more than you expect.
